Description

Most trackers stop at the scale. This body composition tracker spreadsheet goes further — giving you a complete system for understanding what’s actually changing in your body over 12 weeks.

More Than a Body Composition Tracker Spreadsheet

If you’ve ever had a week where you ate well, trained hard, and felt great only to step on the scale and see the same number… you know why tracking weight alone doesn’t cut it. Fat loss shows up in a lot of places before the scale catches up: in how your clothes fit, how your energy shifts, how your measurements change, and how you feel day to day. This body composition tracker spreadsheet is built to capture all of it in one place, so you can actually see the full picture of your progress instead of relying on a single number.

What’s Inside

The spreadsheet includes four tabs designed to work together across a full 12-week cycle.

The Weekly Data tab is where you’ll log your weight (with flexible weigh-in methods), nine body measurements including chest, waist, abs, hips, thighs, and biceps, plus an auto-calculated waist-to-hip ratio. You’ll also track cycle day, water intake, weekly average macros, steps, training, and six biofeedback ratings — hunger, digestion, sleep, mood, energy, and stress — all with built-in dropdown menus so you don’t have to guess what to enter.

The Weekly Reflection tab gives you space to document wins, challenges, consistency, protein awareness, and your focus for the next week. This is where patterns become visible (the kind of patterns a scale will never show you). It’s easy to forget these things over a few weeks, but writing them out each weekly gives you a gentle reminder when doubts creep in later.

The Macro Planning tab is where you record your nutrition targets: calories, protein, carbs, fats, and fiber AND track any changes you make along the way. Whether you’re working with a coach or managing your own nutrition, having a clear record of what you changed and why is one of the most valuable things you can do for long-term progress.

The How to Use This Tracker tab walks you through everything: weigh-in options, measurement tips, what your waist-to-hip ratio can tell you about fat distribution in perimenopause, and how to get started without feeling overwhelmed.

Built-In Progress Summaries

At the 6-week and 12-week marks, your body composition tracker spreadsheet automatically calculates your progress based on the data you’ve entered. You don’t have to dig through old entries or do the math yourself! The summaries populate on their own, giving you a clear snapshot of how far you’ve come.

Why Biofeedback Matters in a Body Composition Tracker Spreadsheet

Most spreadsheets track calories and weight. This one tracks how you actually feel, because hunger patterns, energy levels, sleep quality, and stress all influence your results. When you can see that your energy dips every time your stress spikes, or that your hunger increases in a specific week of your cycle, you stop reacting to daily fluctuations and start making informed adjustments. That shift from guessing to understanding is what makes tracking sustainable instead of exhausting.

Designed for Women in Midlife

The waist-to-hip ratio calculation includes reference ranges based on current research, along with context on why WHR matters during perimenopause and menopause when fat storage patterns shift and body composition changes in ways the scale doesn’t reflect. This isn’t generic fitness tracking. It’s built for the body you’re living in right now! I use this same spreadsheet for myself and for all of my coaching clients.

What You’ll Need

A free macro tracking app like MyFitnessPal or MacrosFirst to log your daily food. This spreadsheet is where you record your weekly averages and track the bigger picture. It’s your progress hub, not a daily food diary.

Format and Compatibility

This is a downloadable .xlsx file that works in Microsoft Excel, Google Sheets, and Apple Numbers. Download it, open it, and start with your Baseline row. You don’t need to fill in every column on day one. Start with weight, a few measurements, and your biofeedback ratings, and build from there.

New to Tracking Macros?

If you’re not sure where to start with macros or how to figure out your numbers, my Beginner Guide to Tracking Macros walks you through everything: what macros are, how to find your targets, and how to start tracking without overcomplicating it.

And if you want personalized macro targets calculated specifically for your body, goals, and lifestyle, my Custom Macro Count is a one-time service that includes one free adjustment within your first two weeks.

Pair either one with this body composition tracker spreadsheet and you’ll have everything you need to start tracking with confidence.
